Running injuries cannot always be prevented, and no warm-up or exercise routine can guarantee that a runner will stay injury-free. What runners can do is manage risk by building training gradually, allowing adequate recovery and using strength or conditioning work that suits their experience and needs.

Avoid the Promise of Being “Injury-Free”
Running-related injuries have many possible contributors, including training history, previous injury, recovery, strength, biomechanics and sudden changes in workload. That makes universal rules difficult. A programme that works well for one runner may not suit another.
Research on prevention is also mixed. A pilot randomised trial in novice runners found no significant difference in injury rates between two home-based strength programmes and stretching. More recent research has found that a supervised hip-and-core programme reduced lower-extremity injuries in novice recreational runners. These findings support a cautious conclusion: well-designed strength work can be useful, but the details of the programme and the runner matter.
Build Training With Recovery in Mind
Large jumps in distance, speed or frequency can increase the demands placed on muscles, tendons and joints. Rather than following a rigid percentage rule, runners can pay attention to how their bodies respond as training changes and avoid treating every week as a test of maximum effort.
- Increase training demands progressively rather than making abrupt jumps.
- Include easier sessions and recovery days.
- Use strength and conditioning that matches your experience and goals.
- Do not train through persistent or worsening pain simply to complete a plan.
- Seek qualified clinical advice when pain, swelling or loss of function does not settle.
What About Warm-Ups?
A short progressive warm-up may help a runner feel prepared for faster or harder work, but claims that a particular sequence will prevent hamstring, calf or joint injuries are too strong. Older randomised research found that a standardised warm-up, cool-down and stretching programme did not eliminate running injuries.
